Monday morning #MealDiary - I finally pulled out my new kitchen scale and started measuring my macros this morning.  It’s not as daunting as it seems, but did take me a while. This day of eats is short a few grams of carbs & proteins, but I'll sneak those in towards the end of the day.  As I get more comfortable with weighing and tracking my foods, I'll start to share more information.🤓
I've been making all of my meats in my new Air Fryer 🙌🏻 the outside comes out crispy with a delicious juicy inside - all cooked in little to no oil.  NOMS😋
Here's a look at the foods on deck for this week:
Morning: hot water + lemon // I’ll make matcha after I enjoy a full cup of water.
Breakfast: hard-boiled eggs + broccoli
Lunch: chicken + quinoa with spinach
Snack: rice cake with blueberries
Pre-workout: protein smoothie with spinach, pineapple & vanilla protein powder
Dinner: shrimp & zoodles - served with a garlic lemon sauce. #biteswithb

Happy Monday friends! Are you ready for the week ahead?!
Here’s a sample day of what I’m eating this week:
Morning to noon: if I work out in the morning, then I’ll have my @womensbest BCAAs with it. Then the rest of my morning, I’ll only have herbal tea or water. Been doing 16-8 IF for over a year and love it! It takes the hassle out of breakfast planning and has lots of health benefits too.
Lunch: cauliflower rice, roasted butternut squash, roasted spaghetti squash, steamed kale and sautéed grass-fed ground beef.
Snacks: I’ll have snacks in between lunch and dinner. Green apples, raw coconut meat and avocado with rice cakes are my favorite!
Dinner: Curry Chicken Stew (check my last post for the recipe).

“I’ll just grab a protein shake”.
Whilst shakes and smoothies are convenient, their calories can vary considerable.

Shakes and smoothies can be good for weight loss BUT also for weight gain. Whilst a very basic protein shake - just the powder -can be less than 150 calories, if you start adding a few things👩🏻‍🍳to make that “basic” shake more exciting or to taste better, the calories can really add up.

I would never sell you Herbalife🙄🤦🏻‍♀️or FitTeaShakes or whatever that rubbish is called. But, sometimes protein shakes can help to increase your daily protein or fresh shakes can be healthy and convenient.

This post hopes to show that a shake is not automatically for weight loss and liquid calories can really add up too!

P.s. If you are trying to gain weight then the left type of shake may be better suited and could help.

Boiled eggs are a convenient & affordable source of protein. Having the perfect hard-boiled egg can either make or break your meal. ☝🏻 But do you know how to make perfect boiled eggs every single time? I experimented with the boiling time and here is what I got 🤗🔽🔽🔽:

🔸2 MINUTES:  Runny and slimy. I also had a hard time peeling the shell off of this one! (Yes even with the cold water!) It was too “raw” for me. -

🔸4 MINUTES: if you like yolk porn, this is it for you! Gooey and runny with a little al dente on the outside. -

🔸6 MINUTES: I found this to be the perfect timing for a hard boiled egg. The yolk was creamy, mellow and still a little bit gooey. 😍 Boil for about 6-7 minutes for the perfect hard-boiled egg! 🙋🏻‍♀️

🔸8 MINUTES: Very firm but still a little bit creamy. This is on the harder side. If you like your eggs fully cooked, I’d suggest boiling for 8-9 minutes: -

🔸HOW TO: Place eggs in a large sauce pan or a pot. Cover them with water by 1 inch. Cover with a lid and bring water to a boil over max high heat. When the water is at its “peak” of boiling, set a timer on your 📱 for the desired time.-

Spinach: high in niacin and zinc, as well as protein, fiber, vitamins A, C, E and K, thiamin, vitamin B6, folate, calcium, iron, magnesium, phosphorus, potassium, copper, and manganese 🙌

Tomatoes: the major dietary source of the antioxidant lycopene, which has been linked to many health benefits, including reduced risk of heart disease and cancer.

Zucchini:  has a high content of vitamin C and fiber. It contains significant quantities of potassium, folate, and vitamin A.

Thankful for my pre workout and my accountability group this morning. Without them early workouts wouldn’t be possible.  You don’t have to do it alone. Boiled eggs are a convenient & affordable source of protein. Having the perfect hard-boiled egg can either make or break your meal. ☝🏻 But do you know how to make perfect boiled eggs every single time? I experimented with the boiling time and here is what I got 🤗🔽🔽🔽:

🔸2 MINUTES:  Runny and slimy. I also had a hard time peeling the shell off of this one! (Yes even with the cold water!) It was too “raw” for me. -

🔸4 MINUTES: if you like yolk porn, this is it for you! Gooey and runny with a little al dente on the outside. -

🔸6 MINUTES: I found this to be the perfect timing for a hard boiled egg. The yolk was creamy, mellow and still a little bit gooey. 😍 Boil for about 6-7 minutes for the perfect hard-boiled egg! 🙋🏻‍♀️

This poor guy had his hand chopped off due to an accident and underwent reattachment (replantation) of the amputated hand, which was placed in sealed plastic bag and ice water, back to its place.
Replantation is the surgical reattachment of a body part, most commonly a finger, hand or arm, that has been completely cut from a person's body.
It is possible to restore the function and survival of the replanted part, with the general operative sequence being the vascular shunt first to minimize ischemia time, bone fixation with or without shortening if needed, extensor tendon repair, artery repair, venous anastomoses, flexor tendon repair, nerve repair, and skin with fasciotomy in some cases to relieve tension or pressure and treat possible acute compartment syndrome. new recipe, gluten free of course 😘• i found organic all natural candy canes from @hammondscandies at the store and got excited!! i decided to pair these with dairy free white chocolate chips. I created this recipe from a basic gluten free cookie recipe •

while i always eat gluten free and mostly paleo, the holidays are a time to experiment with flavors and seasonal items •

ingredients:
• 1/2 c. ghee or butter
• 3/4 c. maple or coconut sugar • 1 lg. egg
• 1/2 tsp. vanilla
• 1 c. gluten free flour blend ( i use and love @namastefoodsllc )
• 1/4 tsp. baking soda
• pinch sea salt
• 3/4 c. white chocolate chips • 1/2 c. candy canes, crushed ( I used @hammondscandies brand) 
method: 
preheat oven to 400 and line baking sheet with parchment paper. combine ghee or butter with sugar until pale and fluffy. whisk in egg and vanilla until well combined. sift in gluten free flour, baking soda and salt. stir until just combined. gently stir in white chocolate chips and candy canes. using 3 tbs. per cookie, roll into balls and then flatten slightly on sheet (6 per sheet). bake 7-8 min. or until crispy around edges •

I created this recipe from a basic gluten free cookie recipe • while i always eat gluten free and mostly paleo, the holidays are a time to experiment with flavors and seasonal items • ingredients: • 1/2 c. ghee or butter • 3/4 c. maple or coconut sugar • 1 lg. egg • 1/2 tsp. vanilla • 1 c. gluten free flour blend ( i use and love @namastefoodsllc ) • 1/4 tsp. baking soda • pinch sea salt • 3/4 c. white chocolate chips • 1/2 c. candy canes, crushed ( I used @hammondscandies brand) method: preheat oven to 400 and line baking sheet with parchment paper. combine ghee or butter with sugar until pale and fluffy. whisk in egg and vanilla until well combined. sift in gluten free flour, baking soda and salt. stir until just combined. gently stir in white chocolate chips and candy canes. using 3 tbs. per cookie, roll into balls and then flatten slightly on sheet (6 per sheet). bake 7-8 min. or until crispy around edges • e a t t h e c o o k i e s ❤️ •

Happy Monday friends! Are you ready for the week ahead?!
Here’s a sample day of what I’m eating this week:
Morning to noon: if I work out in the morning, then I’ll have my @womensbest BCAAs with it. Then the rest of my morning, I’ll only have herbal tea or water. Been doing 16-8 IF for over a year and love it! It takes the hassle out of breakfast planning and has lots of health benefits too.
Lunch: cauliflower rice, roasted butternut squash, roasted spaghetti squash, steamed kale and sautéed grass-fed ground beef.
Snacks: I’ll have snacks in between lunch and dinner. Green apples, raw coconut meat and avocado with rice cakes are my favorite!
Dinner: Curry Chicken Stew (check my last post for the recipe).

Não costumo comer azeitona pela quantidade de sódio, mas como um aperitivo de vez em quando não vejo problema.

Training a muscle 2-3x per week is not crazy its smart 🤓💪🏽
◾️
You can make more optimal results by spreading your training load throughout the week.🗓
◾️
Don’t go all out in one session to a point that you can’t recover. Feeling extremely sore following a training session does not make it more effective.
◾️
The secret to effectively training with a higher frequency is spreading the workload over the week. NOT preforming a typical 1 day per body part routine twice!
◾️
In the example above I have taken a typical “chest day” workout (probably lower on volume than many people train at) I have then shown how this same workout can be spread over 2 or 3 days.
◾️
On a per week basis you have done the exact same work load but by spreading it over 2-3 days you can take advantage of increased protein synthesis this is the 24-48 hours post training window where the muscle grows providing nutrition is adequate.
◾️
So if protein synthesis is only elevated for 24-48 hours post training by training muscle a 2nd or even 3rd time in the week means you can spend more time throughout the week with elevated protein synthesis which equals more time growing.
◾️
If there is 168hrs per week and lets say protein synthesis for that muscle group last 36 hours.
You train a muscle 1x per week then you are only growing 36/168hrs
You train a muscle 2x per week you will be growing 72/168hrs
You train a muscle 3x per week and you are looking at 108/168hrs
◾️
Not only this but if you spread your work load over the week you are likely to be able to increase over all performance. 📈
◾️
If you have just performed heavy BB presses you will be carrying a level of fatigue over to your incline DB press then even more fatigue over to your cable flies. Spreading them over the week will likely enable you to get better performance in terms of more weight, more reps which all equate to more overall training volume.
◾️
If you are looking to increase your training frequency from 1x per week per muscle group I would start with either a 4 day upper/lower split or a 3day full body template.
