Day 22 of the #DYYPilatesChallenge 💜
•
Today we're practicing Side Kick Forward and Back.
•
🌸BENEFITS: Core control and strength. Hip strength and flexibility.
•
👉HOW TO: Lay on side in one line with legs stretched out and slightly forward of the torso. Underneath arm stretched out in line with body and supporting head. Other hand on mat in front of body for balance. Hip bones directly in line with (stacked on top of) one another. Top leg is lifted at hip height .
•
Swing top leg horizontally forward with a flexed foot, keeping hips square and torso still whilst exhaling. Pulse the leg (small controlled kick) again with a strong exhale to try to get the leg a little further.
•
Inhale swing the leg back to slightly behind the bottom with a pointed foot, keeping hips stacked and not allowing the back to arch.
•
Repeat 6-10 times then on other side.
•
⭐️IMPORTANT: Keep the torso and pelvis still throughout the exercise. Avoid the top hip lifting toward the waist when taking leg forward and allowing the lower back to arch when taking leg back. Ensure the hips are also not rocking forward and back.
•
🌈TIP: Think of reaching the top hip down towards the wall closet to the feet when swinging leg forward.
•
Squeeze the bottom and try to lengthen the leg as much as possible when taking the leg back.
•
👉MODIFICATIONS:
🔹EASIER – Smaller range of movement.
•
🔹HARDER – Do exercise with bottom arm bent, resting on the elbow with upper arm, ribs and waist lifted off the ground in one straight line and hand behind head.

Today we're practicing Basic Back Extension.
•
🌸BENEFITS: Upper back strength and mobility. Postural strength.
•
👉HOW TO: Lay on stomach with arms at sides. Legs slightly apart and lower back lengthened (same as imprinting, but laying on front. Stomach should be lifting away from mat and pubic bone pressing into mat). Can place a towel under forehead for comfort or turn head to place one cheek on mat.
•
Inhale and begin lifting arms off mat and reaching back toward heels. Pull shoulders back and down and slowly lift head and shoulders and upper chest off mat. Eye line remains low, looking at mat and lower spine remains imprinted/flat.
•
Exhale to lower with control.
•
⭐️IMPORTANT: Muscular work should be felt in upper back, between shoulder blades, NOT in mid or lower back.
•
Avoid lifting up too high. Lower ribs should remain on mat, lower back should be long, not arched or bottom poking upward.
•
🌈TIP: Think of having a long back of the neck when lifting. This will help shoulders to press down and head to be in correct position.
•
Check your lifted position by trying to lift your stomach off the mat. If stomach and hipbones are pressing into mat, lower down slightly and try again.
•
👉MODIFICATIONS:
🔹EASIER – Half Cobra (See Day 7)

🔹HARDER – Swimming (See Day 24)

•
🌸BENEFITS: Strengthens side of torso (oblique) and outer hip muscles.
Challenges and strengthens Core Stability
•
👉HOW TO: Lay on side, as for Side Leg Lifts Single (See Day 19)
Exhale to raise both legs from floor to top hip height, keeping legs together, lower back imprinted and core engaged.
•
Inhale and lower legs with control without fully allowing legs to relax down on the mat.
•
Repeat 8-12 times then on other side.
•
⭐️IMPORTANT: Keep lower back flat (imprinted), hips stacked (not rocking forward or back), and legs slightly forward of the body to avoid overusing the lower back muscles to lift the legs. Most of the work should be felt in the oblique muscles.
•
🌈TIP: Think of keeping anklebones glued together and reach the top leg long towards sidewall when lifting.
•
👉MODIFICATIONS:
🔹EASIER – Side Leg Lifts Single

🔹HARDER – Hold top arm to ceiling throughout exercise.
